Start with this exercise sequence to reverse muscle imbalances that cause neck pain and headaches

HOW IT’S DONE:
1. Stand with upright
neutral posture.
2. Shrug your shoulders
half way up toward
your ears.
3. Do NOT shrug your
shoulders as far up as
they will go.
4. If you have pain, stop
the exercise.

HOW IT’S DONE:
1. Maintain your shoulder
shrug and pinch your
shoulder blades back
(together).
2. Do NOT pull your shoulder
blades back as far as you can.
3. It is important that you do
not lose the shoulder shrug
while you are pinching your
shoulder blades back
1. While you maintain shoulder shrug
and shoulder blade pinch, tuck your
chin toward your throat.
2. Do NOT tuck your chin as far as it
will go.
3. Always do this in order in 3 steps:
Shoulders up, back, chin tuck.
4. Should feel a slight stretch in the
back of your head and neck
5. Hold position 5 seconds, repeat 10
times once every 1-2 hours.

Usually muscle
imbalances are due to poor sitting posture from sitting for
long periods at work, studying and or sitting in front of
a computer. This causes your back to round making the
muscles between your shoulder blades, the front of your
neck, and across the top of your shoulders too long. This
causes your muscles to spasm up to protect themselves from
lengthening further (which creates the burning and stiffness
that you feel). The rounding of your back during prolonged
sitting also causes your head and chin to “drift” forward
shortening the muscles in the back of the neck. As the muscles in the back
of the head and neck become shortened and too tight, they “squeeze” the
nerve in the back of your head and neck, which causes your headaches.

Why Do I Have Pain and or
Numbness/Tingling in My Arm/Hand?
➢Here are the following reasons why you are
feeling this:
1)Herniated
Disc: Between each
of the neck bones in
your spine there is a
fluid filled disc, that
when normal, provides
cushion and shock
absorption. Herniation
happens when
prolonged poor posture, repetitive motion or injury
causes the fluid inside the disc to “tear thru” the layers
of the disc and push those layers of the disc against a
nerve that starts in your neck and supplies feeling and
strength to your arm and hand. This nerve pressure is
what causes your arm and hand symptoms.
2) Degenerative Disc Disease: This occurs
when some of the fluid in a disc (between the bones of
your neck) is no longer present. This causes the bones
of your neck to be closer together than they should be
which can place pressure on the nerves in your neck.
This usually causes pain and stiffness in your neck, but
if there is enough pressure on the nerve, then the nerve
will carry the pain and or numbness into your arm and
hand.
3)Stenosis: This occurs when the canals where
the nerves travel in the spine around your neck get too
small. This squeezes the nerves and can cause pain,
numbness/tingling in one or both of your arms and
hands.
4)Arthritis: This occurs when the joints of the

neck are inflamed and can cause extra bone growth
on the bones of your spine (bone spurs). Most of the
time, arthritis pain stays in the neck, but if the arthritis
causes bone spurring that puts pressure on the nerves
around the neck, then this can lead to arm and hand
symptoms.
➢So … How Do I Get Rid of the Neck Pain,
Headaches and Arm Pain/Numbness?
1) Schedule a Physical Therapy Evaluation at
Cardin and Miller Physical Therapy. One of our
expert Physical Therapists will
perform a 1-hour evaluation in
which they will talk to you about
your daily activities that may be
contributing to your pain. During
the evaluation, the therapist will be
measuring your range of motion
and strength as well as performing
special tests that tell us whether
muscle imbalances are the cause
of your pain and headaches or if the pain is due to
another cause.
2) Based on what we find in your evaluation
we will develop a treatment plan, which may include
a combination of neck and mid back adjustments,
massage, strengthening and flexibility exercises to
reverse muscle imbalances. We will teach you how to
achieve and maintain proper posture when driving or
sitting for prolonged periods of time.
3) If during your evaluation, we determine
that you need to have an X-Ray, MRI or see a spinal
surgeon, we will communicate with your physician to
make this happen. Most of the time X-Rays, MRI,
and surgery are NOT needed.

In early September 2011, I started experiencing tingling & pain in my left
arm while driving. The symptoms got progressively worse. By the middle of
September I could not drive without pillows bracing and supporting my left arm.
I made an appointment with my family doctor who told me I was “getting old”
and that my problem could be handled by either a shot every month or Physical
Therapy and the doctor suggested I go to Cardin and Miller Physical Therapy
(Thank God). My Physical Therapist, Andy Zang, evaluated me on September
19th and started me on 4 very specific exercises. I had therapy twice a week
at Cardin and Miller and by mid October I was pretty much pain free and was

The tingling was gone and I was back to “my normal”. I am in better overall

Prior to coming to Cardin and Miller Physical Therapy, I suffered with pins

Andrew joined the Cardin & Miller staff in 2008. He
is a graduate of the University of Pittsburgh’s Doctor
of Physical Therapy program. While at Pitt, Andrew
received extensive orthopedic and manual therapy
training. Andy competed in track and field and crosscountry for the Panthers. He was named to the Big East
Conference Academic All-Star team in each of his four
years.
Andrew’s primary area of interest is in treating patients
with low back and neck issues. While at Cardin and
Miller Physical Therapy, he has become the primary
